Is BBQ Unhealthy? — PAH, HCA, and How to Reduce the Risk | The Rub Kitchen

Burnt meat is bad for you — you hear that regularly. But what exactly is behind that claim, how big is the risk in practice, and what can you do to limit it without giving up your BBQ? An honest overview.


What are PAHs and HCAs?

When grilling meat over high heat, two types of harmful substances can form:

  • PAH (Polycyclic Aromatic Hydrocarbons) — formed when fat and meat juices drip onto hot coals and burn. The smoke that rises contains PAH particles that settle on the meat. PAHs are linked to an increased risk of certain cancers with regular exposure.
  • HCA (Heterocyclic Amines) — formed in the meat itself at temperatures above 150°C, when amino acids and creatine react to high heat. The higher the temperature and the longer the meat cooks, the more HCAs can form. HCAs are also linked to cancer risk with long-term exposure.

How big is the risk?

It's important to put this into perspective. The studies linking PAHs and HCAs to cancer are largely based on high, regular exposure — not on occasional barbecuing. The RIVM and the World Cancer Research Fund advise moderation for red and processed meat but do not draw a hard line for occasional BBQ sessions. Avoiding burnt meat is always wise — but a well-rubbed piece of meat on the BBQ is not a health risk with normal use.


How do you reduce the risk?

  • Avoid burnt meat — black, charred pieces contain the highest concentrations of PAHs and HCAs. Cut away burnt parts.
  • Use indirect heat — with indirect cooking, less fat drips onto the coals, resulting in less PAH smoke. → Direct vs. indirect heat
  • Marinate in advance — studies show that marinades (especially with herbs and acids) can reduce HCA formation by 50–99%. A dry rub with antioxidant-rich herbs (rosemary, thyme, oregano, garlic) has a similar effect.

  • Don't let fat drip — use a drip pan under the meat during indirect cooking to minimize splatters on the coals.
  • Pre-treat meat in the microwave — 1–2 minutes in the microwave before grilling removes moisture and reduces the required grilling time, resulting in less HCA formation.

Dry rub as protection

This is an underestimated benefit of dry rubs. Herbs like rosemary, thyme, oregano, turmeric, and garlic contain antioxidants that demonstrably inhibit HCA formation. Research from Kansas State University showed that rosemary extract reduced HCA formation in hamburgers by up to 79%. A good dry rub is not just about flavor — it's also about protection.
